How Much To Eat: Protein and Calories for Lifters

A 200 pound man lifting four days a week needs 127 to 181 grams of protein a day. That is the ISSN range of 1.4 to 2.0 grams per kilogram applied to 90.7 kg. The benefit from extra protein stops near 1.62 g/kg, or 147 grams. Training four days instead of three does not move that number. Calories do.

Four numbers run your entire diet: daily protein, maintenance calories, the size of a surplus, and the size of a deficit. The International Society of Sports Nutrition position stand published in the Journal of the International Society of Sports Nutrition puts daily protein for exercising people at 1.4 to 2.0 g/kg of body weight. Morton and colleagues, pooling 49 studies and 1,863 participants in the British Journal of Sports Medicine, found the benefit stopped at 1.62 g/kg. Maintenance calories come from the Mifflin-St Jeor equation, built on 498 healthy adults. Everything below is that arithmetic, worked out.

How much protein per day for a 200 pound man lifting 4 days a week?

Between 127 and 181 grams. A 200 pound man weighs 90.7 kg. Multiply by the ISSN position stand’s floor of 1.4 g/kg and you get 127 grams. Multiply by its ceiling of 2.0 g/kg and you get 181 grams. The practical target most lifters should hit is 147 grams, which is 1.62 g/kg.

Use body weight, not lean mass. If your body fat is above roughly 30 percent, run the same math on your goal weight instead. The number is a daily total, not a per-meal figure.

Is there a point where more protein stops helping?

Yes, and it is 1.62 g/kg. Morton and colleagues ran a two-phase break point analysis across 49 randomized trials and found that total protein intake above 1.62 g/kg per day produced no further training-induced gain in fat-free mass. For a 200 pound lifter that is 147 grams. Above it you are buying nothing.

Two things shifted the size of the benefit in that meta-analysis. It shrank with age, by 0.01 kg of fat-free mass per year of age (p=0.002). It grew with training experience: supplementation worked better in already resistance-trained people, by 0.75 kg (p=0.03). So a trained 30-year-old gets more out of the same protein than an untrained 60-year-old does.

If you are going to round, round down to 1.62 g/kg and spend the rest of your grocery money on calories.

Here is the judgement call. Protein above 1.62 g/kg is the most expensive food you will buy and the meta-analysis says it does not build anything extra. Hit the number, stop, and put the remaining budget into rice, potatoes and oats. The one exception is a hard cut, covered below.

Does training four days a week change the daily protein target?

No. Nothing in the ISSN position stand, in Morton’s meta-analysis, or in the Physical Activity Guidelines for Americans sets protein by sessions per week. The recommendation is written per kilogram of body weight per day. A lifter training three days and one training five days at the same body weight get the same 1.4 to 2.0 g/kg.

What training frequency does change is your total weekly work, and that is where the actual muscle-building lever sits. Schoenfeld, Ogborn and Krieger’s meta-analysis in the Journal of Sports Sciences found a graded dose-response between weekly sets and muscle size, with each additional weekly set worth a further 0.37 percent of growth, and a 3.9 percent difference between higher and lower volume groups within studies.

Their separate review in Sports Medicine found that training a muscle twice a week beat once a week when weekly volume was held equal, with effect sizes of 0.49 against 0.30 (p=0.002). Four days a week buys you frequency and volume. It does not buy you a bigger protein requirement.

How much protein should be in each meal?

Aim for 0.25 g/kg per serving, or an absolute 20 to 40 grams. That is what the ISSN position stand states as the dose that maximizes muscle protein synthesis. For a 200 pound lifter, 0.25 g/kg is 23 grams per meal, which sits at the low end of the absolute range, so use 30 to 40 grams as the working figure.

The position stand also puts the leucine content of an effective dose at 700 to 3,000 mg, and recommends spreading protein evenly across the day, every three to four hours. Four feedings of 37 grams gets a 200 pound lifter to 148. Three feedings of 50 grams gets him to 150 and takes less planning.

Spacing matters less than the daily total. If your schedule gives you two windows to eat, take the two windows and make each one bigger. A lifter who hits 147 grams across two meals beats a lifter who hits 100 across five. Our costed 150 gram day shows what that looks like in actual food.

What are your maintenance calories?

Run the Mifflin-St Jeor equation, then multiply by an activity factor. Mifflin, St Jeor and colleagues derived it in the American Journal of Clinical Nutrition from indirect calorimetry on 498 healthy adults aged 19 to 78, and it beat the older Harris-Benedict equations, which overestimated resting expenditure by 5 percent.

For men: resting energy expenditure equals 10 times weight in kg, plus 6.25 times height in cm, minus 5 times age in years, plus 5. For women the last term is minus 161 instead of plus 5.

Worked example. A 35-year-old man, 200 pounds and 5 feet 10 inches, is 90.7 kg and 178 cm. That gives 907 plus 1,112.5 minus 175 plus 5, which equals 1,850 calories at rest. Lifting four days a week with a desk job puts him around a 1.55 activity multiplier, a convention rather than a research finding, so maintenance is roughly 2,850 calories a day. Treat that as a starting guess to test, not a result.

How big should a surplus or a deficit be?

Size both as a percentage of maintenance, not as a flat number. A surplus of 10 to 15 percent is enough to support growth without excess fat gain. A deficit of 20 to 25 percent takes weight off at a rate you can hold for months. Percentages scale correctly across a 140 pound lifter and a 260 pound one.

Those weekly figures use the 3,500 calories per pound rule of thumb, which is a straight line drawn through a curve. It is close enough over two weeks and it overstates change over six months. That is exactly why the next section exists.

Protein goes up in a deficit, not down

The ISSN position stand discusses intakes of 2.3 to 3.1 g/kg per day for resistance-trained people trying to maximize fat loss while holding lean mass. For a 200 pound lifter that is 209 to 281 grams a day. That is the one situation where the 1.62 g/kg ceiling stops being the right answer, because the goal there is preserving tissue rather than adding it.

How do you check whether your estimate was right?

Weigh yourself every morning for 14 days, after using the bathroom and before eating. Average days 1 to 7. Average days 8 to 14. Compare the two averages. That difference, not any single morning’s number, is your actual weekly rate of change.

Then adjust once. If you are bulking and the two-week average moved less than 0.25 pounds a week, add 150 calories a day and run another two weeks. If you are cutting and the average moved less than 0.5 pounds a week, cut 150 calories a day. If you are losing faster than 1.5 pounds a week while lifting, you are running too hard a deficit for muscle retention.

Never change protein and calories in the same fortnight. You will not know which one did it. Hold protein at your target, move calories only, and give every change two full weeks before you judge it. The realistic rate of natural muscle gain is slow enough that a shorter test window tells you nothing but water weight.

Do lifters over 40 need more protein?

The direct evidence is about people over 65, not people over 40. The PROT-AGE position paper in JAMDA recommends at least 1.0 to 1.2 g/kg per day for older adults, at least 1.2 g/kg for those exercising, and 1.2 to 1.5 g/kg for those with acute or chronic illness. Those are floors for the over-65s.

Note what happens when you line them up. PROT-AGE’s exercising floor of 1.2 g/kg sits below the ISSN’s 1.4 g/kg floor for exercising adults of any age. A 45-year-old lifter is already covered by the higher of the two. The honest position is that a middle-aged lifter should use the same 1.4 to 2.0 g/kg as everyone else.

What does change with age is the payoff. Morton’s meta-regression found the fat-free mass benefit falling by 0.01 kg per year of age. That is a reason to prioritize training volume and recovery, which is the subject of our guide to lifting after 40, rather than a reason to eat more protein.

What should you do this week?

Four steps, in order, each one taking under ten minutes.

  1. Weigh yourself, convert to kilograms by dividing by 2.2046, and multiply by 1.62. That is your daily protein number in grams.
  2. Run Mifflin-St Jeor, multiply by 1.55 if you lift four days a week and sit the rest of the time. That is your maintenance guess.
  3. Add 10 percent to gain or subtract 20 percent to lose. Round to the nearest 50.
  4. Weigh daily for 14 days and compare the two weekly averages before touching anything.
